A 2024 meta-analysis of 626 patients wearing continuous glucose monitors gives the most precise answer yet — and it is more achievable than most people think. Managing blood sugar is often framed as a matter of strict diets or medications. But one of the most clinically validated interventions is something almost everyone can do without a prescription, a gym, or special equipment. It is a walk — and the science behind it is now precise enough to be acted on today.
Why Walking Works
When you eat, carbohydrates break down into glucose and enter the bloodstream. Insulin is supposed to move that glucose into your cells — but in insulin resistance or Type 2 diabetes, that process stalls, leaving sugar circulating in the blood.

This means walking works whether your insulin does or not — which is precisely why it holds up across every stage of glucose dysregulation.
What the Research Shows
A 2024 meta-analysis in Frontiers in Physiology used Continuous Glucose Monitors (CGMs)— devices worn on the skin that log a reading every few minutes — to track 24-hour mean blood glucose in 626 Type 2 diabetes patients.
The frequency findings were precise
The same study found that sessions under 20 minutes produced no statistically significant improvement in 24-hour glucose. The minimum effective dose is roughly 20–40 minutes per session — approximately 2,000 to 4,000 steps at a brisk pace of around 100 steps per minute.
What CGM Data Reveals About Meal Timing
CGM research shows that glucose peaks approximately 60–90 minutes after eating — reaching 140–160 mg/dL even in healthy individuals, and higher in those with prediabetes. A 15–20 minute walk immediately after a meal consistently flattens this spike, directing the incoming glucose into working muscles before it lingers in the bloodstream.
Track These Biomarkers
HbA1c — or glycated haemoglobin — reflects your average blood glucose over the past 90 days. It is the gold standard for tracking long-term metabolic health. Regular aerobic walking has been shown to meaningfully reduce HbA1c in T2DM patients over 8–12 weeks. Know your range:

Pair your HbA1c test (every 3 months) with fasting glucose monitored weekly and post-meal readings via a glucometer or CGM. Together, these three markers give you a complete metabolic picture that responds visibly to consistent walking.
How Many Steps Are Actually Enough?
A 2025 systematic review in Clinical Diabetology examined 15 studies spanning a decade and found the optimal daily step count for blood sugar management is 4,500 to 9,000 steps. Beyond 9,000, no additional metabolic benefit was found for Type 2 diabetes patients. The popular 10,000-step target, the review concluded, is not evidence-based for this population.
That is three moderate 15-minute walks, or a single 40-minute session — achievable within the ordinary structure of a workday. Stairs instead of lifts, movement breaks every 30 minutes, a short walk on calls: these add up precisely where it matters.

The most powerful health interventions are often the simplest. Walk briskly — around 100 steps per minute — for at least 20 minutes, two to four times a week, preferably after meals. Check your HbA1c. Observe your post-meal glucose with a CGM or glucometer. Your muscles were built to clear blood sugar. Give them the opportunity, insistently, and the numbers will follow.
